The 12-3-30 workout: 12% · 3 mph · 30 min

Set the treadmill to a 12% incline and 3 miles per hour, then walk for 30 minutes. That's it — and it's a lot harder than it sounds.

Why a slope does so much work

At 3 mph for 30 minutes you travel 1.5 miles. At 12% grade, every one of those 7,920 feet of belt lifts you about 0.12 ft — so you climb roughly 950 feet, about the height of an 80-storey tower. The ACSM equation prices that vertical work at 1.8 ml of oxygen per kg for every metre of climb per minute, on top of the cost of walking itself. Drag the incline above and the "You climb" number shows the same maths.

How to build up to it

  • Weeks 1–2: 6% at 3 mph for 20 minutes.
  • Weeks 3–4: 9% for 25 minutes.
  • Week 5+: 12% for 30 minutes. Lower speed to 2.5 mph if you need to hold form.

Keep hands off the rails and stand tall. Gripping the rails takes weight off your legs and quietly lowers the effort you're paying for. Want variety? The hill workout generator builds incline intervals instead of one long climb, and the treadmill pace calculator shows what any incline feels like on the flat.

Questions walkers ask

What is the 12-3-30 workout?

Walking on a treadmill at a 12% incline and 3 mph (4.8 km/h) for 30 minutes. It was popularised in 2019 by fitness influencer Lauren Giraldo on YouTube and later TikTok.

How many calories does 12-3-30 burn?

For a 150 lb (68 kg) person, roughly 270–300 calories by the ACSM walking equation — about twice what the same 30 minutes burns on a flat belt. Heavier people burn more.

Is 12-3-30 good for beginners?

It is tough. Start at a lower incline (4–6%) or a shorter time (10–15 minutes) and build up. Avoid holding the handrails: it takes weight off your legs and cuts the calorie burn considerably.

Is 12-3-30 bad for your knees or back?

Steep uphill walking is generally lower impact than running, but it loads the calves and Achilles heavily. If you have lower-back pain, lean from the ankles rather than bending at the waist, and reduce the incline if it hurts.

How many times a week should I do 12-3-30?

Two to four times a week, with easier walking or other activity in between, is plenty for most people.
